How to Eat More Protein: Easy Swaps That Actually Work

Struggling to hit your protein target? Here are simple, sustainable food swaps to eat more protein without overhauling your whole diet.

If you’ve started strength training or stepped onto the mats for BJJ, you’ve probably heard the same advice from every direction: eat more protein. It’s good advice. Protein supports muscle repair and recovery, helps you stay fuller for longer, and makes it much easier to hold onto strength gains between sessions.

The problem isn't knowing you need more protein. It's fitting it into a normal week without turning every meal into a project.

Here's the good news: you don't need to overhaul your diet. A handful of simple swaps, done consistently, will move the needle far more than one perfect high-protein day followed by two weeks back to normal.

Start with what you already eat

The easiest way to eat more protein is to swap things you're already having for a higher-protein version, rather than adding entirely new meals to your day.

Breakfast. Swap standard yoghurt for Greek or Icelandic-style yoghurt, which typically has two to three times the protein. Add an extra egg to your usual breakfast, or swap plain porridge oats made with water for oats made with milk and a scoop of protein powder stirred through.

Lunch. Swap a plain sandwich for one built around a proper protein source such as chicken, tuna, egg or cottage cheese, rather than one where the protein is an afterthought. If you're having a salad, treat the protein as the main event, not a garnish.

Snacks. Swap crisps or biscuits for things like edamame, boiled eggs, cottage cheese, or a protein yoghurt. These keep you fuller for longer too, which often means less snacking later in the day.

Dinner. A simple one: check your plate has a clear, identifiable protein portion, roughly the size of your palm, before you add anything else. It sounds basic, but it's the single easiest habit to build.

Small swaps, consistently, beat big changes occasionally

The reason swaps work better than a full diet rebuild is simple: they don't require willpower every single meal. Once Greek yoghurt is just what's in your fridge, you don't have to think about it again. Once you've built the habit of checking for a protein portion at dinner, it becomes automatic.

It’s the same principle that applies to training. Small, consistent habits compound. One high-protein meal changes nothing. A protein swap repeated daily for six weeks changes quite a lot.

Fuelling around training

What you eat before and after a session matters too, whether that’s a session in the gym or BJJ on the mats.

Before training. Aim for something with a mix of carbohydrate and a little protein, eaten around one to two hours beforehand. Think a banana with peanut butter, toast with eggs, or porridge with fruit. Training on a completely empty stomach or straight after a heavy meal are both worth avoiding if you can help it.

After training. This is when protein matters most for recovery. A meal or snack with a solid protein source within a couple of hours of finishing works well for most people. It doesn’t need to be complicated. A proper meal with a clear protein portion does the job. If you’re training at ARMA, the café in our Members’ Lounge serves HERMOSA protein shakes, an easy option straight after class.

A sustainable approach beats a strict one

It's worth saying plainly: none of this needs to be strict. The people who see the best long-term results aren't the ones eating perfectly for two weeks and then giving up. They're the ones who make a few swaps that fit their actual life and stick with them.

If you're eating more protein most days, most weeks, you're doing it right. Don't let one takeaway or one missed meal undo the whole approach. Consistency over weeks and months is what changes how you look, feel and perform, not any single meal.

Fuel the work you put in

Small, sustainable changes alongside consistent training compound far faster than either one on its own. Whether you’re on the mats or in the gym, eating well is what lets you keep turning up, recover properly and keep improving.
